This program is built for lifters who want to add real muscle without living in the gym. You’ll train four days per week using a classic upper/lower split, giving each muscle group enough volume to grow while still allowing plenty of recovery time. With the right effort and consistency, you can build impressive strength and size right from home.
Each week is structured around two lower-body sessions and two upper-body sessions. The “A” and “B” workouts change the movement patterns and training stress so your body keeps adapting. Expect a mix of compound lifts and focused accessory work to hit every major muscle group. Push hard during your working sets, but keep your form sharp—control the weight, move with intent, and focus on the muscles you’re training.
Rest about 30–90 seconds between most sets. Heavier compound movements may need a little longer so you can give full effort on the next round. Stay hydrated during training and try to keep your workouts efficient—get in, work hard, and get out.
Nutrition will make or break your results. Aim for a balanced diet with plenty of protein from sources like chicken, fish, eggs, lean beef, dairy, or plant-based alternatives. Add quality carbs like rice, potatoes, oats, or fruit to fuel your workouts, and don’t neglect healthy fats. If you want extra support, a basic stack like whey protein for convenience and creatine monohydrate for strength and performance can be helpful.
Stay consistent for the full 9 weeks. Track your reps, try to lift a little heavier when you can, and focus on steady progress. Stick with it and you’ll notice stronger lifts, better endurance, and a physique that looks more athletic and muscular.
